How the loading phase works

Your muscles store creatine as phosphocreatine, and an average omnivore walks around at roughly 60–80% of the maximum they can hold. Supplementing tops them off. A loading phase does it quickly: about 0.3 g per kg of body weight per day — 20 g for a 150 lb person, capped at 24 g for bigger people — split into four doses of roughly 5 g spread through the day, for 5 to 7 days. Splitting matters: a single 20 g dose is mostly excreted and hard on the stomach, while four 5 g doses are absorbed well.

After the load, you drop to a maintenance dose of 3–5 g a day. That's the same dose you'd take if you never loaded. The only thing loading changes is how quickly you arrive.

Hultman's 1996 study is the reason nobody argues about this anymore: 20 g/day for six days and 3 g/day for 28 days produced the same 20% rise in muscle creatine, and 2 g/day afterward held it there. Load if you want the strength and power benefits inside a week — before a meet, a season, or a hard training block. Skip it if you'd rather not deal with the scale jump and the extra powder.

How to spread the doses

Four roughly equal doses works best: with breakfast, with lunch, around your workout, and with dinner. Pair each with food — carbohydrate and protein raise insulin, which nudges more creatine into muscle. Dissolve the powder in warm water or a shake rather than choking down dry powder, and drink a glass of water with each dose. If you get bloating or loose stools, the gentle protocol (10 g/day for 10–14 days) reaches saturation with far fewer complaints.

What to expect

  • Weight: 1–2% of body weight in the first week, as water is drawn into muscle cells. It plateaus. It is not fat, and it's part of why muscles look fuller.
  • Strength: most people notice extra reps at the same weight by the end of week one or two, especially in sets of 6–12.
  • Blood tests: creatinine will read higher. That's expected and not a sign of kidney trouble in healthy adults, but tell your doctor.
  • Nothing? About 20–30% of people are "low responders" — usually those who already had high stores from a meat-heavy diet or lots of muscle. Vegetarians tend to respond most.
